Why Anti-Inflammatory Eating Matters — And How to Start

You’ve probably heard the phrase “anti-inflammatory diet” thrown around a lot lately. And if you’ve ever dismissed it as another wellness trend, I completely understand — there’s a lot of noise out there.
But this one has genuine substance behind it. And once you understand what chronic inflammation actually does in the body, you’ll see why the food on your plate might be one of the most important levers you have for how you feel day to day.
WHAT IS INFLAMMATION — AND WHEN DOES IT BECOME A PROBLEM?
Inflammation isn’t inherently bad. It’s your immune system doing its job. When you roll your ankle, cut your finger, or catch a cold, inflammation is the process that brings resources to the area, initiates healing, and protects you from further damage. Short-term, it’s essential.
The problem is when inflammation becomes chronic — low-grade, persistent, and systemic. Instead of switching on in response to a specific threat and then switching off, it stays on at a low hum, quietly affecting tissues and systems throughout the body.
Chronic low-grade inflammation has been associated in research with a wide range of conditions — fatigue, brain fog, joint pain, digestive issues, mood disturbances, hormonal imbalances, and immune dysfunction, among others. It’s not the root cause of every health problem, but it is a thread that runs through many of them.
WHAT DRIVES CHRONIC INFLAMMATION?
Several factors contribute to chronic inflammation, and diet is one of the most significant:
Ultra-processed foods are the biggest dietary driver. Foods high in refined sugar, vegetable oils rich in omega-6 fatty acids, artificial additives, and refined grains create a pro-inflammatory environment in the gut and bloodstream. The modern Australian diet — heavy on packaged snacks, fast food, and convenience meals — is, unfortunately, well-designed to sustain chronic inflammation.
Gut health plays a major role too. Around 70% of your immune system lives in your gut, and the balance of bacteria there directly influences your inflammatory response. A diet low in fibre and diverse plant foods starves the beneficial bacteria that help regulate immunity.
Stress contributes by elevating cortisol, which when chronically elevated suppresses immune regulation and promotes inflammatory pathways.
Poor sleep is another driver — even short-term sleep deprivation measurably increases inflammatory markers.
Diet alone won’t address all of these, but it’s one of the most actionable places to start.
THE ANTI-INFLAMMATORY FOODS WORTH KNOWING ABOUT
You don’t need to follow a strict protocol or overhaul your entire diet overnight. The most sustainable approach is to gradually shift the ratio — more of the foods that support your body, less of the ones that work against it.
Here’s what the research consistently points to:
- OILY FISH:
Salmon, sardines, mackerel, and anchovies are rich in long-chain omega-3 fatty acids — EPA and DHA — which have some of the strongest anti-inflammatory evidence of any food group. These fats help modulate the production of inflammatory signalling molecules called prostaglandins and cytokines. Aim for two to three servings per week.
If you’re not a fish eater, plant-based omega-3s from chia seeds, flaxseed, and walnuts provide ALA, which the body converts to EPA and DHA — though the conversion rate is relatively low, so oily fish remains the most efficient source.
- COLOURFUL VEGETABLES AND FRUIT
The more colour variety you have in your fruit and vegetables, the better — different colours represent different phytonutrients and antioxidants, each with distinct roles in reducing oxidative stress and modulating immune function.
Leafy greens (spinach, kale, silverbeet) deserve a particular mention. They’re among the best dietary sources of magnesium, a mineral involved in over 300 enzymatic processes — including those that regulate inflammation and the stress response. Cooked leafy greens provide significantly more magnesium per serve than raw.
Berries — blueberries, strawberries, raspberries — are high in anthocyanins, a class of antioxidants with well-documented anti-inflammatory properties.
- EXTRA VIRGIN OLIVE OIL
Extra virgin olive oil (EVOO) is one of the most researched anti-inflammatory foods. It contains oleocanthal, a compound that works in a similar way to ibuprofen by inhibiting inflammatory enzymes — at meaningful concentrations in a typical daily serving. It’s also rich in oleic acid and polyphenols that support the gut microbiome.
One important note: EVOO is best used as a finisher rather than a cooking oil. Heat degrades its polyphenols and can oxidise the delicate fats, reducing its benefit. Drizzle it over cooked vegetables, use it in dressings, or add it to dishes after cooking. For cooking, ghee (clarified butter) is a better choice — it has a high smoke point, is stable under heat, and contains butyrate, a short-chain fatty acid that supports gut lining integrity and has its own anti-inflammatory properties. Opt for cold-pressed, first-press EVOO for the highest polyphenol content.
- FERMENTED FOODS
Yoghurt, kefir, kimchi, sauerkraut, and miso all contain live beneficial bacteria (probiotics) that support a diverse, healthy gut microbiome. A well-functioning gut microbiome produces short-chain fatty acids that have direct anti-inflammatory effects and help regulate immune responses.
A 2021 Stanford study found that a diet high in fermented foods significantly increased microbiome diversity and reduced a panel of inflammatory markers — more so than a high-fibre diet alone over the same period.
- ANTI-INFLAMMATORY SPICES
Turmeric contains curcumin, which has been widely studied for its ability to inhibit NF-kB — a key pathway in the inflammatory response. The catch is that curcumin is poorly absorbed on its own; pairing it with black pepper (which contains piperine) increases absorption significantly.
Ginger contains compounds called gingerols and shogaols that inhibit similar inflammatory pathways. It’s also supportive of gut motility and digestive function.
Garlic contains allicin and sulphur compounds that have demonstrated anti-inflammatory and immune-modulating effects in research.
These aren’t supplements — they’re everyday ingredients that add meaningful benefit when used consistently in cooking.
- WHAT TO REDUCE
The flip side matters just as much. The foods most associated with promoting chronic inflammation are:
- Ultra-processed foods – packaged snacks, fast food, reconstituted meat products, highly refined breads and cereals
- Refined sugar and high-fructose corn syrup – particularly from sugary drinks, confectionery, and baked goods
- Refined vegetable and seed oils high in omega-6 fatty acids – canola, sunflower, soybean, corn oil – especially when used for high-heat cooking
- Alcohol – in excess, it increases gut permeability (sometimes called “leaky gut”), which allows bacterial products to enter the bloodstream and trigger systemic inflammation
- Trans fats – largely removed from the Australian food supply but still worth checking labels on imported products
- A PRACTICAL STARTING POINT
The goal isn’t perfection. It’s shifting the overall pattern of your diet in a direction that reduces the inflammatory load your body is carrying.
A few simple places to start:
Swap your cooking fat. Replace vegetable oil or margarine with ghee for cooking — it’s stable under heat and far less inflammatory. Save your extra virgin olive oil for drizzling over food after cooking, dressings, and finishing dishes.
Add colour to every meal. Even one or two extra serves of vegetables per day makes a meaningful difference over time.
Eat oily fish twice a week. A simple tin of sardines on toast counts. So does a salmon fillet with whatever vegetables you have.
Add fermented foods daily. A spoonful of yoghurt at breakfast, kimchi with dinner, or kefir in a smoothie — small and consistent beats large and occasional.
Cook with turmeric and black pepper. Add them to soups, stews, eggs, and roasted vegetables.

Frequently Asked Questions
It varies depending on where you’re starting from and what else is going on in your body. Some people notice changes in energy and digestive comfort within a few weeks of consistent dietary shifts. Deeper changes — particularly in systemic inflammatory markers — tend to take longer and are more cumulative. The key word is consistent: small daily changes over months make more difference than a perfect week followed by reverting to old habits.
No — and aiming for complete elimination often backfires. The goal is to shift the ratio over time. If you’re currently eating ultra-processed food most days, reducing it to a few times a week is a meaningful change. Progress matters far more than perfection here.
There’s significant overlap. The Mediterranean diet — rich in olive oil, oily fish, vegetables, legumes, and whole grains — is one of the most researched dietary patterns for reducing inflammatory markers, and it aligns closely with the principles in this article. If Mediterranean eating appeals to you as a framework, it’s a well-supported place to start.
Diet is one piece of a larger picture, and how much it helps depends on what’s driving your symptoms. For some people, dietary changes make a meaningful difference to how they feel day to day. For others, there are underlying imbalances that food alone won’t fully address. If you’re dealing with a specific condition, it’s worth getting a proper assessment rather than relying on diet changes alone.
Ghee has had an unfair reputation as an unhealthy saturated fat. It’s stable at high cooking temperatures — unlike many vegetable oils, which oxidise and become pro-inflammatory when heated — and it contains butyrate, a short-chain fatty acid that supports gut lining integrity. From a practical standpoint, it’s a far better cooking fat than refined vegetable or seed oils. Grass-fed sources also contain small amounts of conjugated linoleic acid (CLA) and fat-soluble vitamins.
This article focuses on food sources rather than supplements. Oily fish twice or more per week is the most efficient way to get EPA and DHA from diet. Whether supplementation is appropriate for you specifically is a conversation worth having with your practitioner, as it depends on your current intake, health status, and any medications you may be taking.
